📖 Introduction
We’ve all done them in the gym — standing in front of the mirror, curling away, maybe leaning back just a little bit to squeeze that extra bit of weight up. But what if someone took away that lean, that swing, that tiny bit of help from your hips? What you’re left with is the strict bicep curl — arguably the purest test of arm strength there is. No shortcuts, no momentum, nowhere to hide.
📋 The Rules: How GPC Judges the Lift
The GPC runs the strict curl under clear, no-nonsense standards:
Starting Position
- Stand facing the platform with your upper back and glutes pressed firmly against a vertical board or wall
- Your heels must be no more than 30cm (12 inches) from the wall — no standing way back
- Knees straight and locked throughout the entire lift
- Feet flat on the platform — no stepping, sliding, or shifting
- Grip the bar with a supinated (palms-up) grip. Hand width is up to you — whatever feels strongest — just don’t rest your hands on the weight plates
- Arms fully extended at the bottom — elbows locked out before you start
The Lift & Judge’s Commands
- Wait for the chief referee’s command — they’ll say “CURL” when you’re set
- Curl the bar upward in one smooth, continuous motion — no pausing, no jerking, no bouncing
- Bring the bar up until it’s below chin level, elbows fully flexed
- Hold it motionless at the top. The referee will then give the command “DOWN”
- Lower the bar under full control — no dropping it
- Once back down, wait for the “RACK” or clear signal before putting the bar away
What Counts as a “No Lift”
- Back, shoulders, or glutes coming off the wall — even a tiny gap means red lights
- Knees bending or dipping to help move the weight
- Feet moving, lifting, or sliding
- Starting before the “CURL” command or lowering before the “DOWN” signal
- Pausing, jerking, or “double-bouncing” the weight on the way up
- Leaning back or twisting your torso to assist the lift
⚙️ Equipment Allowed
- Standard wrist wraps (max 45cm)
- Lifting belt
- No elbow sleeves, knee sleeves, or supportive clothing that could aid the lift
- Three attempts per lifter — same as your usual squat, bench, deadlift format
🏋️ How to Train for Strict Curl Success
🔨 Technique First
Practice against a wall regularly. Get used to the feeling of your back pinned there — it feels unnatural at first, and you’ll likely be lifting far less weight than your “gym curl” max. That’s normal — embrace the humbling.
📈 Build the Supporting Muscles
Your biceps get the glory, but the brachialis (sitting underneath your bicep), forearms, and upper back stabilisers do a huge share of the work. Include hammer curls, preacher curls, wrist curls, and rows in your accessory work — they’re the foundation that lets your biceps do their job.
⏱️ Control Is Everything
Train without momentum. Slow eccentric (lowering) builds strength at the sticking point. The strict curl exposes every weak point — train smooth, steady, and strict in the gym, and competition day will feel comfortable.
🔥 Simulate the Real Thing
Every few weeks, do a session exactly as you would on the platform — wall behind you, imagine the referee’s commands, full pause at the top. Mental preparation is half the battle.
 Why This Event Matters
Powerlifting is built on the big three — squat, bench, deadlift — and they’ll always be the main event. But the strict curl brings something different to the platform: it’s pure, unassisted arm strength. It levels the playing field in a unique way — you can’t hide leverages, long limbs, or body mechanics quite as much as you can in the other lifts.
It’s also incredibly accessible. You don’t need a specialised monolift or bench. Just a bar, some plates, and a wall. That means it’s an event where new lifters can jump in and set records right alongside seasoned competitors.
🎉 Set the First Records — Be Part of History
Here’s the exciting news: GPC Ireland is launching the strict bicep curl as an official competition event! And it all kicks off right after our upcoming Winter Open meet.
That means the very first competitors on that day won’t just be competing — they’ll be setting the GPC Ireland national records from scratch. Every weight class, every age category, every single successful lift will go into the history books as the benchmark for everyone who comes after.
Think you might have the first national record in your category? There’s only one way to find out — and it starts with showing up. Whether you’re a seasoned competitor or someone who’s never stepped onto a platform before, this is your chance to claim your name at the top of the list from day one.
More details on dates, weight classes, and entry info coming soon — keep an eye on powerliftingnews.ie and our social channels. Who knows? You could be the very first GPC Ireland Strict Curl champion.
